The 5 foods you should eat every day

Eating right on a budget can be a challenge, but it's certainly not impossible. Consider this your cheat sheet to the 5 inexpensive foods you should eat everyday for optimum health.

#1 Leafy greens
Medical experts call them one of nature's miracle foods. Leafy greens like Swiss chard and kale are high in nutrients like folate and vitamins A and C that can lower your risk of cancer. Just one cup of dark, leafy greens a day could also prevent diabetes and high blood pressure.

#2 Nuts
Many nutritionists recommend nuts like almonds, cashews and walnuts because they're high in natural fiber. Fiber slows your digestive process, keeping hunger and unhealthy mid-afternoon snacks at bay. Goodbye vending machine runs!

#3 Onions
Studies show that consuming onions on a regular basis may reduce symptoms of asthma and the risk of developing stomach cancer. Add them to soups and stir-fry, and just remember -- the stronger the onion, the greater the health benefit.

#4 Whole grains
Refined grains, like white rice and pasta, have lost 90% of their nutritional value through the refining process. As if that weren't reason enough to choose whole grains like brown rice, quinoa and whole oats, a recent study showed that a diet rich in whole grains actually flattens your belly by reducing fat storage in your lower abdominal region.

#5 Yogurt
Making yogurt part of your daily eating routine can improve your digestion -- if you're buying the right stuff. Check that the label lists "active cultures" to make sure you're getting healthy probiotics, and pick a yogurt rich in vitamin D to prevent osteoporosis.

8 Foods that Fight Stress
Chow down on eats that tame hunger and reduce anxiety. Eat It to Beat It.

We all know that tension can wreak havoc on our eating patterns. But the right (healthy!) foods can often help tame mindless munching and cravings and, better yet, actually lower overall anxiety and its symptoms. Eight of our favorites:

Dark Chocolate
High in flavonoids, which are lauded for their relaxing properties (chamomile tea is another great source), chocolate also contains phenethylamine, a chemical that enhances your mood. The darker the chocolate, the more healthy substances you're getting in your diet, so look for bars that are 70 percent cacao or higher.

Skim Milk
Turns out that a glass of warm milk really is calming. One study found that women who drank four or more servings of lowfat or skim milk every day were about half as likely to experience stress-related PMS symptoms than those who drank less than one serving a week.

Oatmeal
Carbs help you produce serotonin, a calming hormone that helps fight anxiety's negative effects-which is probably why many of us crave them when we're stressed. Go with the craving and choose healthy sources. Oatmeal is high in fiber, which means that your body will absorb it slowly. In one fell swoop, you'll prolong the serotonin boost, keeping yourself feeling full for longer (and on less) and making sure your blood sugar's in check.

Salmon
Research shows that omega-3 fatty acids-abundant in fish like salmon-can help reverse stress symptoms by boosting serotonin levels, and that an omega-3-rich diet can also help suppress the production of the anxiety hormones cortisol and adrenaline.

Walnuts
They've been shown to help lower blood pressure, which is critical for those whose hearts are already working overtime thanks to high adrenaline levels. In fact, research so strongly backs their health benefits that the U.S. Food and Drug Administration goes so far as to recommend 1 1/2 oz per day.

Sunflower Seeds
A good source of folate, which helps your body produce a pleasure-inducing brain chemical called dopamine.

Spinach
Studies show that magnesium, which you'll find in leafy greens like spinach, improves your body's response to stress.

Blueberries
Their antioxidants counteract the effects of stress hormones like cortisol on your body.

5 “bad” foods you should be eating

Recently, a friend who was eating with me appeared shocked as I spread full-fat natural peanut butter on my whole-wheat toast. Isn’t peanut butter super-fattening, she asked? It’s high in fat but that doesn’t mean it’s fattening, I told her, noting that gaining or losing weight, and body fat, basically comes down to balancing calories. Knowing my master’s work focused on weight loss, she took my word on this.

That said, peanut butter is a concentrated source of calories, so you don’t want to go overboard. But you don’t need to eat tons of the stuff to feel satisfied: just a tablespoon (90 calories) or two of peanut butter goes a long way. I eat peanut butter nearly every day because it tastes so good and it’s really nutritious. Peanut butter provides protein and folate, a B vitamin important for the healthy development of new cells.

As a nutritionist, I often encounter people who fear healthful foods because these foods have somehow gotten bad reps they just can’t shake. Peanut butter is a common one. Here are four more “misunderstood” foods and why you should eat them—in moderation, of course.

Eggs
The bad rep: A significant source of dietary cholesterol, egg yolks are off-limits for those concerned about heart health.

The good truth: Medical experts now emphasize that saturated fats and trans fats are bigger culprits in raising blood cholesterol than dietary cholesterol is. Plus, eggs are super-satisfying: in one study, people who ate a scrambled-egg-and-toast breakfast felt more satisfied, and ate less at lunch, than they did when they ate a bagel that had the same number of calories. Egg yolks contain lutein and zeaxanthin, compounds that research links with reduced risk for age-related macular degeneration (AMD), the leading cause of blindness in people over 50.

Beef
The bad rep: Beef is full of saturated fat and dietary cholesterol, so people who care about their hearts should avoid it.

The good truth: Lean cuts of beef are a low-fat source of protein and iron, a mineral essential for getting oxygen from the lungs to cells throughout the body—and one many women (of childbearing age) are deficient in. There are many lean cuts of steaks: filet mignon, sirloin, strip steak, flank steak. If you can’t remember the names, pick steaks that are deep red with a relatively small amount of marbling—a fancy name for fat—to find lean cuts.

Chocolate
The bad rep: Chocolate has lots of fat, lots of sugar—and it tastes amazing, so it must be bad for you.

The good news: Dark chocolate contains flavanols, antioxidants that seem to have a blood-thinning effect, which can benefit cardiovascular health. And, recently, researchers in Switzerland reported that eating dark chocolate (1.4 ounces of it) every day for two weeks reduced stress hormones, including cortisol, in highly stressed people. But be sure to account for the calories (1.4 ounces delivers 235)—or you may be stressed to see extra pounds creeping on.

Potatoes
The bad rep: Potatoes rank high on the glycemic index, which measures how quickly different foods raise your blood sugar. Foods with a high GI value tend to cause a higher spike in blood sugar—and in insulin, the hormone that helps glucose get into cells—which can be a problem for some people, particularly those with diabetes.

The good news: Potatoes are a good source of fiber, potassium and vitamin C. And unless you’re eating an absolutely plain potato all by itself, its GI value doesn’t matter. (It’s also worth noting that the glycemic index is an imperfect and controversial scale.) A high-GI potato becomes a low-GI meal if you simply add a little olive oil, because the added fat helps slow the absorption of the potato’s carbohydrates.

The Dangerous Side of Sugar

As if you needed another good reason to kick your soda habit, a new study from the Journal of the American Medical Association reveals that a diet heavy in added sugar is linked to elevated triglyceride levels and may increase your risk for a heart attack.

Added sugars such as cane sugar, beet sugar, high-fructose corn syrup, glucose, fructose, evaporated cane juice, fruit juice concentrate, and honey are used to sweeten packaged foods like sodas and fruit drinks, cereal, candy, cookies, and baked goods.  In the study published this week, researchers at Emory University found that individuals who consume large amounts of added sugar have lower HDL ("good") cholesterol levels and higher triglyceride levels than individuals who eat less of the sweet stuff.  Among women only, high added sugar intake was also linked to increased LDL ("bad") cholesterol levels.  All of these red-flag numbers-low HDL, high triglycerides, high LDL-are independent risk factors for heart disease, which means that guzzling sugary coffee drinks and chomping down cookies may be putting your ticker in harm's way.

Research has already shown that regular consumption of foods high in added sugars is associated with weight gain, type 2 diabetes, and cavities, but this is the first study of its kind to link sugar intake to cholesterol levels in humans.  And that's bad news for Americans, who now consume about 16% of their daily total calories as added sugar.  Soda is the number one source of added sugar, contributing about a third of all added sugar in the American diet.

Unfortunately, guidelines for added sugar intake are all over the map and hardly user-friendly.  Last year, the American Heart Association released new recommendations advising that women consume fewer than 100 calories from added sugar daily and men consume fewer than 150 calories.  While I'm glad the organization called attention to our population's growing sugar problem, these guidelines are very difficult to put into practice, especially since "added sugars" aren't specifically listed on nutrition labels.  (The Nutrition Facts Panel lists "Sugars" under "Total Carbohydrate", but this refers to total sugar in the product.  Total sugar is a combination of added sugars and naturally-occurring sugars found primarily in fruit and dairy products.  While added sugars don't provide anything but empty calories, the natural sugars in fruit and dairy products come packaged with healthful nutrients like fiber, vitamins, and minerals and don't need to be strictly limited.)

Plus, in order to see if you're staying below the American Heart Association calorie cutoffs, you need to know that every gram of added sugar contributes 4 calories, and then do a little arithmetic.  Complete hassle!

If you don't feel like tabulating your exact added sugar intake each day, follow my 4 guidelines and you'll automatically cut back on the added sugar in your diet.

1. Eliminate soda and sugary drinks (including sports drinks, sweetened waters, juice drinks, and caloric cocktails).  Choose plain water or naturally flavored seltzer instead.
2. Use sugar (and other sweeteners like honey, maple syrup, agave, and molasses) sparingly.  Add no more than 1 to 2 teaspoons in coffee, tea, or oatmeal.
3. Choose packaged foods with minimal added sugar.  For example, cereals should have no more than 8 grams of sugar per serving.
4. Be selective with sweet splurges.  Either allow yourself a daily sweet treat around 150 calories, or indulge in a more decadent dessert no more than once or twice a week. My favorite sweet treats are foods that balance sugar with something healthy, such as a scoop of ice cream or pudding-both high in calcium; 1 oz dark chocolate-has tons of antioxidants; or a dollop of whipped cream with berries-loaded with fiber and vitamin C.

Exceptions to 5 common health rules

No one ever got sick from avoiding cigarettes or trans fats. But some of the most commonly repeated pieces of advice actually aren't meant for everyone. After all, the USDA couldn't equip its pyramid with a section just for people with celiac disease or those taking certain meds. Health recommendations are sometimes based on studies that didn't include a good cross section of the general public. So we took a look at some pieces of conventional wisdom that are truly wise for most people and asked the experts what you ought to do, just in case you're not completely average in every way.

1. Swimming is ideal low-impact cardio

Tailor it: if you have asthma

The chlorine in a pool—even if it's outdoors—can trigger an attack. In children, it may even raise the odds of developing the disorder in the first place. To be on the safe side, find a different form of exercise if you have asthma that flares up poolside, experts say; if you have a child under age 7 with allergies, don't take him to a pool with a strong smell of chlorine.

2. Eat plenty of leafy green vegetables

Tailor it: if you take the blood thinner warfarin (Coumadin)

This drug prevents dangerous blood clots by blocking the action of vitamin K, which is needed to make clot-building compounds in the blood—but too much K in your diet can overwhelm your protection. The nutrient is especially abundant in dark green, leafy vegetables such as spinach, Swiss chard, and kale, so don't have more than one serving of any of these in a day.

3. Drink at least 8 glasses of water every day

Tailor it: if you have any bladder issues

You might be able to avoid leaks by cutting back a bit on fluids. Ask your doctor how much you should drink each day—and don't worry if it doesn't come close to the magical "8 glass" rule. Nearly 20% of your water intake comes from food anyway, according to the National Health and Nutrition Examination Survey.

4. Acetaminophen is the safest pain med

Tailor it: if you have a glass of wine (or any alcohol) daily

It’s well-known that acetaminophen can damage the liver in high doses, especially in heavy drinkers. But even light drinking can prime the liver for trouble, says Donald Jensen, MD, a medical advisor for the American Liver Foundation. Although 3,900 mg of acetaminophen is the recommended maximum daily dose, you shouldn't exceed 2,000 mg on any day you have even one drink.

5. Get nutrients from whole foods, not pills

Tailor it: if you're a strict vegetarian

If you don't eat eggs or drink milk, you may need supplements to get enough vitamins B12 and D. Try 6 mcg of B12 (the amount in a typical multi). The current recommendation for vitamin D is 200 to 600 IU, depending on your age, but researchers say that needs an update: 1,000 to 2,000 IU is optimal and safe to take. And although you can get plenty of iron through a vegetarian diet, it takes planning.

The Health Benefits of Teas

Concept
The media has exhaustively publicized the numerous ways drinking tea is good for you: from fighting certain cancers, to decreasing the risk of heart disease and Alzheimer's disease, to controlling cholesterol and even reducing tooth decay! Although most people are aware of tea's health benefits, they are not aware of which teas are the most beneficial. So, from a health perspective, are all teas created equal?

Nutritional Facts and Figures
What are the purported health benefits of consuming tea?

Before we begin, note that here we are talking about tea from the tea plant, Camellia sinensis, and not herbal teas, which are really derived from the flowers, leaves, seeds, bark, or roots of certain plants but contain no actual “real” tea (herbal teas do have purported health benefits, but they are beyond the scope of this bite).
Studies have shown that tea may promote good health in the following ways:

*Heart Health: The polyphenols (antioxidants) found in tea are very effective in preventing cholesterol from oxidizing and damaging blood vessels. Green tea has been shown to improve the health of the delicate cells lining the blood vessels, which helps lower one's risk of heart disease (1).

*Cancer Prevention: The polyphenols (catechins in particular) in tea may help prevent or decrease the growth and spread of certain cancers. They scavenge oxidants before cell injuries occur, reduce the incidence and size of chemically induced tumors, and inhibit the growth of tumor cells. In studies of liver, skin, and stomach cancer, chemically induced tumors were shown to decrease in size in mice that were fed green and black tea (2,3).

*Skin Protector: Not only has tea been shown to be effective in decreasing cancer risk when consumed orally, but it may also be beneficial when applied superficially to the skin (4). Some research has shown that when green tea is applied to sunburned skin it decreases the development of cancerous skin tumors. This evidence has led many cosmetics companies to start adding green tea to their skin care products.

*Alzheimer's Disease Arsenal: Both green and black teas have been shown to hinder the activity of two enzymes in the brain associated with Alzheimer's disease. Although tea consumption cannot cure Alzheimer's, it may be another part of the puzzle in treating or slowing down the development of the disease (5).

*Good for Teeth: Compounds in tea protect teeth by increasing the acid resistance of tooth enamel and acting as antibiotics that kill off dangerous, decay-promoting bacteria (6). Tea also contains fluoride, which is essential for keeping teeth strong and healthy.

Which tea varieties provide the above health benefits?

All "real" teas, which include green, black, and oolong tea varieties, are beneficial to your health. As mentioned above, these teas are all derived from the same tea plant, Camellia sinensis, and contain numerous healthful compounds including polyphenols (particularly catechins), tocopherol, vitamin C, as well as other antioxidants. The polyphenols are believed to be responsible for most of tea's role in promoting good health. Although black, green and oolong teas have different polyphenol compositions due to processing differences, they all have been shown to provide the above health benefits.

The differences between the teas are depicted below. As you can see, the main difference between the "real" teas is simply in how the leaves are processed.

Green Teas (Japanese, Chinese, Gunpowder, etc...)
Green teas are the freshest and least processed because they are not at all fermented. Of all "real" teas, green tea has the lightest and most subtle taste.

Black Teas (Darjeeling, Earl Grey, China Black, Jasmine, etc...)
Black tea is simply green tea that has been fermented for around 6 hours. Fermentation turns the green leaves black and alters the polyphenol content, though it is still very high in antioxidants. Black teas have the strongest taste.

Oolong Teas
These teas are made from green teas that are briefly fermented. Therefore, they are a compromise between black and green tea in both taste and color.

To Get the Most Out of Tea:
*To get the benefits claimed above, opt for a "real" tea variety (green, black, or oolong), as opposed to an herbal tea

*Steep tea for about 3 minutes; this time allotment enables the health promoting compounds to be released; steeping for much longer turns the tea bitter and releases too much tannin, which can irritate the digestive tract, cause constipation, and decrease iron absorption.

*Hot or Cold? Go for what you like! Bottled teas, iced tea, and teas made from mixes are also all rich in polyphenols. However, keep iced tea fresh, the polyphenol content starts to deteriorate after a few days.

Note on Caffeine:
If you are worried about the caffeine content of tea, opt for the decaffeinated varieties...they provide the same health benefits without keeping you up all night.

Alyse's Advice
The next time you reach for a warm, soothing cup of tea, opt for either green, black or oolong varieties, and steep for about 3 minutes. If you prefer the iced kind, follow the same guidelines but make sure to finish it within a few days before the antioxidant content starts to decline. A few cups of tea a day may help keep the heart doctor and dentist away, as well as cancer and Alzheimer's disease at bay.
